A personal look at cycling knee pain, why it happens, and how to ride without wrecking your knees.

I recently bought a bicycle and started planning my own fitness training. I ride about twice a week, 30 to 60 minutes each time. After two months of training, I noticed my knees sometimes felt a little uncomfortable. So I started reading up on the subject and put together what I learned. Many people want to get fit by cycling but worry, "Will cycling hurt my knees?" The answer is clear: scientific cycling causes very little knee damage — it may even put less stress on your knees than walking. What actually hurts your knees is riding the wrong way. If you set up your bike correctly and ride with proper form, cycling won't hurt your knees. In fact, it's a low-impact aerobic exercise that's very suitable for people with knee discomfort.

1. Cycling Puts Less Stress on Your Knees Than Walking

From a biomechanical standpoint, your body weight is mainly supported by the saddle when you ride, so your knees don't have to absorb repeated impact from landings the way they do when running. Research data shows that during scientific cycling on flat ground at moderate resistance, the force on the knee joint is typically only 0.5 to 1.6 times body weight — far lower than walking (2.5 to 2.8 times), jogging (about 4 times), or squatting (about 5 times). In other words, for people who are overweight, have knee degeneration, or are in rehabilitation, cycling is often friendlier than walking or running.

2. Why Do Some People Hurt Their Knees While Cycling?

Cycling itself doesn't hurt your knees, but your knees repeat thousands of flexion and extension cycles per hour while riding. If your bike setup or riding habits are wrong, this repetitive motion accumulates into injury. The four most common causes of cycling knee pain are:

First, improper saddle height. If the saddle is too low, your knee bends too much during the pedal stroke, which sharply increases pressure on the patellofemoral joint and can easily cause anterior knee pain, such as chondromalacia patellae or patellar tendinitis. If the saddle is too high, your leg is fully extended at the bottom of the pedal stroke, overstretching the back of the knee and leg muscles, which can also cause injury.

Second, too heavy a gear ratio and too low a cadence. Grinding a big gear with brute force makes the knee joint bear a huge power output in a single stroke, accelerating cartilage wear.

Third, incorrect riding posture. If your knees cave inward or splay outward while riding, your knees rub along an abnormal track, which can easily cause lateral knee pain — commonly known as iliotibial band syndrome.

Fourth, suddenly increasing intensity. If you don't ride during the week and then suddenly do a long distance or intense hill climb on the weekend, your knees can't adapt to the sudden load, which can trigger inflammation.

3. Protect Your Knees: Remember These Four Cycling Tips

To ride safely and avoid knee pain, the key isn't whether you ride — it's how you ride.

Set your saddle height correctly. A simple self-test: sit on the saddle, put your heel on the pedal, and when the pedal reaches its lowest point, your leg should be just fully extended. That way, when you ride normally with the ball of your foot, your knee stays at about a 170-degree slight bend — enough to generate power effectively while protecting your knees.

Use a light gear and high cadence. Try to keep your pedaling cadence at 80 to 90 revolutions per minute, using a lighter gear to move forward through many pedal strokes rather than mashing with brute force. This significantly reduces the stress your knees bear in each stroke.

Increase your riding volume gradually. Don't increase your weekly distance or time by more than 20% to 25%, so your knees have enough time to adapt and recover. Avoid "weekend warrior" riding.

FStrengthen your leg muscles. In daily life, you can do wall sits and straight leg raises to strengthen your quadriceps. Strong muscles are your knees' natural shock absorbers and can effectively share the load on your knee joints.

Who Needs to Be Extra Careful When Cycling?

If you already have knee pain, chondromalacia patellae, a meniscus injury, or arthritis, it's best to consult a doctor or physical therapist before riding. If you experience persistent pain in the front, outside, or back of your knee while riding, pause your training, check your saddle height, cadence, and posture, and see a doctor if necessary. Don't push through the pain.

Don't Ride on an Empty Stomach

One more thing: try not to ride when you're fasting or clearly hungry. This is from personal experience — once I rode on an empty stomach and ended up so dizzy I could barely walk. The symptoms were clearly those of low blood sugar. I ate something and lay down immediately, and it took a while before I gradually recovered. People with high or low blood pressure should choose gentle, flat routes and avoid long uphill sections that drain too much energy.

Cycling itself doesn't hurt your knees — it can even be a knee-friendly exercise. What actually hurts your knees is the wrong saddle height, too heavy a gear, poor posture, and increasing intensity too quickly. Set up your bike correctly, keep a light and brisk cadence, and progress gradually, and you can safely enjoy the health benefits of cycling. If you ride a commuter bike, road bike, or indoor spin bike, and your pain location differs, you can also fine-tune your setup accordingly.
